As an active person, athlete or competitor in any fashion, our goal and mission is to always maximize our performance and push ourselves to finish those last reps or push through the last mile. While admirable, with the right help and performance strategy, we can achieve more than we thought possible and power through those stubborn plateau’s. There is nothing more frustrating than training over time and being stuck at the same plateau of performance, thus adopting a new strategy can be useful.

While many supplements have their place in this paradigm, beta-alanine is perhaps one of the most supported by evidence to improve performance. While relatively new and perhaps not as well-known as staples like protein and creatine, beta-alanine is a powerful amino acid that can help to push us to new limits of endurance, performance and training. In this guide, we will break down exactly what beta-alanine is, how it is helpful and the best products on the market for this powerful supplement.

What is Beta-Alanine?

Beta-alanine is part of a larger category within the human body, amino acids, of which there are hundreds. Amino acids are the building blocks of protein, one of the fundamental nutrients we need. Protein is especially important in muscle growth and development. Through a rather complicated series of biological actions, our muscles grow and perform at their best when we synthesize protein for energy.

In short, when we train or exercise, our central nervous system initiates a process that sends an electric signal to muscles, which initiates a chain reaction that delivers protein to the muscles, who then synthesize the protein for fuel. Different amino acids have different functions under this broader functional heading, for example branched chain amino acids’ utility for muscle recovery.

Beta-alanine is in fact a smaller component of a different compound, known as carnosine. Beta-alanine is the building block of carnosine, a molecule that helps buffer acid in muscles, increasing physical performance in the 60–240-second range. The aspect of beta-alanine that actually improves performance is in fact carnosine, however ingesting carnosine does not have the same effect. When beta-alanine is ingested, it is converted by the body into carnosine, which is where we find all of the benefits of beta-alanine.

Benefits of Beta-Alanine

The benefits of Beta-Alanine have been well-documented and are numerous. The clearest benefit is beta-alanine’s (and by extension, carnosine’s) is its ability to improve muscular performance in short endurance activities, such as cycling, sprints, or rowing, specifically activities that tend to last between 60-240 seconds. This is an especially useful benefit for athletes in those types of sports, however Beta-Alanine has also shown the ability to benefit shorter-duration athletes as well in strength and power-related sports. When combined with other supplements such as creatine, beta-alanine has proven the ability to improve performance in these situations, making it very useful for power athletes and weightlifters.

Finally, while the evidence and research is still being gathered, beta-alanine has demonstrated properties as both an antioxidant compound and supporting an anti-aging effect. Carnosine, the molecule that beta-alanine directly enhances, has been tied to having antioxidant properties. Additionally, carnosine has demonstrated that it may have anti-aging properties, though more research is needed to fully determine the exact benefit and ideal strategy to leverage this benefit most.

Common Ingredients in a Beta-Alanine Product

The core ingredients of beta-alanine supplements is, of course, beta-alanine. Beta-alanine will often be paired however, with other supplements, such as branched chain amino acids. The primary three branched chain amino acids are leucine, valine, and isoleucine. It is also commonly paired with creatine, as mentioned previously when beta-alanine and creatine are taken together they produce a positive effect for power athletes and sports.

In addition, beta-alanine may at times be paired with other supplements such as pre-workout powders protein powders. Since beta-alanine is often associated with improving muscular performance, it may also be commonly combined glutamine, a substance that promotes joint health.

Side Effects & Precautions

The side effects of beta-alanine are rarely an issue if you follow the basic recommended dosage from a given product. However, if you increase the dosage you may experience some side effects. The most common side effect is a slight tingling sensation which is effectively harmless. In addition, many beta-alanine products come with additional ingredients or may be paired with other compounds for additional effects, thus side effects related to those ingredients can come up as well.

When in doubt or if you are new to beta-alanine supplements, make sure to consult with your medical professional for advice on the best product. The most common side effect will generally result from taking a beta-alanine product that has stimulant ingredients with it, such as caffeine, in which case the side effects associated with overuse of stimulants can occur, such as an upset stomach or dehydration. Most beta-alanine products when taken in moderation however, will have minimal to no side effects at all.

How to Pick a Good Beta-Alanine Supplement

When choosing a beta-alanine supplement there are a variety of factors to take into account. Your personal preferences will play a major part in finding the right selection for you, for example if you prefer a powdered option you can mix with a drink or you may prefer a capsule instead.

Some beta-alanine supplements will skew towards a specific demographic or training goal, such as increasing power versus endurance; your personal goals will need to align with the stated purpose of the product in order to see the best results.

Flavor is of course important and not all beta-alanine supplements are particularly tasty, you’ll want to search for an option with a flavor you generally like to make the supplement more palatable and easier to use, or if you prefer not to worry about taste then possibly a capsule option may be best.

Finally, price and budget are a factor as well. When cross-referenced with your other needs, the best option will need to fit into your budget, and while you generally may get what you pay for, there are some very effective beta-alanine supplements that won’t break the bank.

Summary:

  • Content of Beta Alanine: The standard daily dosage of beta alanine is in the range of 2g to 5g. Clearly, your primary concern should be to go for a supplement that can supply with the recommended dosage.
  • Branded Product: Although this goes without saying, you should always opt for a branded product that has been approved by health experts and nutritionists. Make sure the company has a good reputation in the industry.
  • Value: Choose a product that strikes the perfect harmony between quality, price, and value on the whole.
  • Ingredients mix: Depending upon your requirements and preferences, you can buy a supplement that contains beta-alanine only and no other ingredients. Alternatively, you can choose a product that includes other nutrients like BCAAs, creatine, riboflavin, niacin, and so on.
